Station 1 – 3 Minutes of Rope Climb Skill Practice
(if you’re proficient with rope climbs, work on legless, if you’re proficient with legless, work on L-seated legless rope climbs)
Station 2 – 3 Minutes of Handstand Walk Practice
(use this time to accumulate time inverted and perfect your ability to balance and move – utilize partners to help spot you and allow you to extend your time upside down)
Station 3 – 3 Minutes of Muscle-Up Skill Practice
(pick a progression to work on the aspect of your muscle-up that needs the most work)

B.
Two sets for max reps:
3 Minutes of Assault Bike (or Rowing)
2 Minutes of Kettlebell Swings (32/24 kg)
3 Minutes of Rowing (or Assault Bike)
2 Minutes of Ring Dips

I went in with a plan and it worked. I just did 5 every 20 seconds. That way I didn’t go to failure ever. Plus dips are are my jam. Just need your rowing.

A. done, nice gymnastic work, no ropes but did L-sit pull-ups and band work. HS holds and walks without help, no place for muscle ups, so did prone planks, L-sit on floor and leg pulses

A. Did OT2M for 18 (3 sets ea)
1- 5 strict pull-ups w/53kg
2- HS walk. Each rd was able to get 15ft + turn around + 15ft each rd, drop for a quick break and 15ft again. Really pumped about being able to stay up during the 180 turn.

Seated MUs…180 turns on your HS walks…and damn on B…impressive.
How hard was it to get to the point of doing seated muscle ups? I have been putting off cutting a huge hole out of my ceiling in the garage because I have to do some fairly major construction to get the overhead clearance to do these and bar muscle ups and wall ball shots…it’s going to happen, but perhaps I can get the hang of these in the meantime?

Thanks for the kind words. On the seated MUs, I’ve just kind of always been able to do them. However, repeating them is difficult hence the low rep count. The explosion in the pull wears out after a few reps and with no swing/kip it’s tough to get over the rings. The main reason I did them today was because I was short on time and wanted to be set up for ring dips in B. Good luck on the construction!

A. “J” technique practice with rope, these are terrible Thigh taps x 20 reps + 10 donkey kicks per round. Feeling more stable on these thigh taps, any suggestions for next progression? Low ring banded MU progression 3+4 / 4+4 B. A. Made each 3 min section into an EMOM, subbed in TTB for ropes as no rope! Max UB kipping TTB – these are progressing well! 10 9 9 / 9 8 7 Handstands Piking off a box, concentrating on getting a vertical torso and being able to kick up to the wall – still work in progress Muscle ups 4 purple banded L sit strict muscle ups every min B.
