Performance Workout

Warm-Up.
Banded Lat Stretch x 30-60 seconds per side
Banded Sampson Stretch x 30-60 seconds per side
Lateral Banded Walks x 30 seconds each direction
Scapular Pull-Ups x 10-15 reps

Followed by…

Three Sets:
1 Cluster* + 2-3 Thrusters
*Squat Clean straight into Thruster – this is to practice going straight into your first rep each set of the thrusters.
Rest as needed

Followed by…

30 seconds Assault Bike
3 Pull-Ups (or Burpees if you are saving your pull-ups)
20 seconds Assault Bike
3 Pull-Ups
10 seconds Assault Bike
3 Pull-Ups

*Sub burpees for pull-ups if you are saving yours for the workout.

Then…

A.
“Fran Sandwich”
For time:
1000 Meter Row
immediately followed by…

Rounds of 21, 15 and 9 reps of:
Thrusters (95/65 lbs)
Pull-Ups

immediately followed by…

800 Meter Run

B.
Two sets of:
Bulgarian Split Squat x 20 reps @ 1010
(perform 20 reps at a metronomic tempo – don’t pause at the top or bottom, just constant movement; you can use a front or back-racked barbell or dumbbells held at your sides for these, choose what you prefer and load it appropriately)
Rest 60 seconds between legs, and 2-3 minutes between sets.

For our at-home and travel workouts, please start a clock and allow it to run throughout your training session. The entire session will take 60-minutes or less, and staying accountable to the clock will allow you to maintain the appropriate intensity and stimulus. Click here for the full workout briefing.

Two sets of:
60 seconds of Assault Bike or Row
30 seconds of Bird Dogs each side
60 seconds of Wall Sits
30 seconds of Russian Baby Makers
60 seconds of Farmer’s Hold
30 seconds of Goblet Hold Good Mornings
Rest 60 seconds

When the clock reaches 15:00, complete the following…

For time:
200 Meter Run or 20/15 Cal Bike or Row

When the clock reaches 17:00, complete the following…

Three rounds for time of:
10 Deadlifts
8 Hang Cleans
6 Thrusters

Time Cap = 5 minutes

When the clock reaches 22:00, complete the following…

For time:
200 Meter Run or 20/15 Cal Bike or Row

When the clock reaches 24:00, complete the following…

Three rounds for time of:
10 Front Squats
8 Shoulder to Overhead
6 Overhead Alternating Lunges

Time Cap = 5 minutes

When the clock reaches 29:00, complete the following…

For time:
200 Meter Run or 20/15 Cal Bike or Row

*If you only have one Dumbbell or Kettlebell, perform half the reps on the right arm, and half the reps on the left arm, each round.

When the clock reaches 35:00, complete the following…

Every minute, on the minute, for 12 minutes (3 sets of):
Station 1 – 30 seconds of Front Leaning Rest
Station 2 – 30 seconds of Biceps Curls
Station 3 – 30 seconds of Triceps Extensions

Followed by…

5-10 minutes of breath work lying down in a comfortable position.

Inhale for 3-5 seconds through your nose…
Brief hold in…
Exhale for 6-10 seconds through your mouth (like you are blowing a whistle)…
Brief hold out.

Keep the ratio of inhale to exhale at a 1:2.

Coaches Note:
Today’s intention is to work on some weight cycling with an elevated heart rate. The weight and movements should be light enough and short enough to where you should never fail, so there is no reason to stop! Hit the machines hard, try to down-regulate your heart rate as much as you can, and then try to hold on during the weight cycling section!

Didn’t feel up to Fran sandwich today, lots of running the last few days and little sleep… Did the home workout at work 200m runs were 6 shuttle runs down a long hallway and back, about 1:05-1:08 per run Changed 3 rounds to 4 rounds for weighted movements. First 4 rounds done Unbroken in 3:08 w/ one 40# DB Second 3 rounds done Unbroken in 3:12 w/ one 40# DB Added a third weighted movement… 4 RFT 10 DL 10 Hang PC 10 Thursters Done in 3:55 w/ one 40# DB Accessory EMOM work done but did HS hold on… Read more »

I took the last few days off but got my new rig installed in my garage. It doesn’t take up as much room and now I can butterfly my pullups. I’m glad this was today’s workout. I hope to get my butterfly good again before Murph!

Hello all…

A. 14:56 rx; went at about 80% effort on this one. row was 3:50 (+:20), Fran about 6:50 (+2:00), run was balance and about +:40 on typical workouts. shoe came untied during run, so I did stop.

B. single 35# dbell. more than enough for this. butt feels it.

C. Smolov jr bench w2d4. actually did this prior to A and B.

My goal was sub 15 and to not have Fran cough for the rest of the day. Taking it to 13 min or less would have ruined my Friday night!

A1. Mind Muscle Class – the discussion between the coaches afterwards related to training frequency and goals was really, really insightful and motivating btw – awesome stuff.
A2. Squat every day:
Low Bar Squat 3×3 (225, 275, 315); 3×1 (335, 365, 385)
B. Superset of:
1. 3 position bench complex (3×10, narrow, standard, wide without racking) @ 95, 115, 130
2. 20 pullups
C. 200m walking lunges (trying to work up to 800m)

Saving up my carbs for pizza night, so….I took a raincheck on the Fran sandwich

Thanx for the heads up on the mind muscle class…lets hope they post it so we can all get some insight and motivation. I’ve not been able to join in because of “home schooling” my daughter has to be online with her class at that time. ugh

I didn’t have any pop today. Runs were 2 minutes or a little slower. Deadlifts were broken up into 2 sets each round, but they were slow overall. T2B was fine. That’s always slow for me. I pushed through. Great work this week everyone! Have a great weekend!

A. Did this in Singapore at 93f m 100% humidity. So this very quickly became about surviving. Broke up thrusters an pullups a crazy amount o times. Assault bike instead of running.

Thanks Candy! It never drops below 85 f, but the real killer is the humidity. It’s like stepping into a steam bath. At first, I liked it. 3 years in, I’m a bit sick of it. ?

I work out outside with no fans. It gets sweaty:)
