Followed by…

Dynamic Range of Motion Series:
Inchworm Walk + Scap Push-Up + Press Up x 5 reps
Alternating Reverse Lunge with stretch x 10 reps
Alternating Lateral Lunge x 10 reps
Plank Walk x 20 seconds

Followed by…

Two sets of:
2 minutes of Assault Bike @ 60-65/50-55 RPMs
10 Push-Ups

Finish with. . .

3-5 Sets of:
30 Seconds of Assault Bike or Rowing @ 90+%
60 Seconds Rest

Rest 5 minutes but stay warm.

Then…

Four rounds for time of:
40 Air Squats
30 Kettlebell Swings (24/16 kg)
20 Push-Ups
10 Toes to Bar
400 Meter Run

There’s no way, lol! You ran a mile, did 160 air squats, 120 KB swings, 80 pushups and 40 TTB in sub-12 min.

If so… Get your ass to the CF games!!! That’s awesome!

Started with some bodybuilding: 3 supersets DB flat bench, lateral raises, tricep push down. 3 supersets DB Fly, rear delt, tricep extension.

5 min Assault, dynamic motion, Assault + push-up intervals, Assault intervals all done. 5 min rest while cleaning up weights to stay warm 😂

Round 1: 5:37
Round 2: 5:23
Round 3: 6:13
Round 4: 5:54

Took about a 30-45 s rest between rounds
