Warm-Up.

Two sets of:
Perform 30 seconds each of the following movements…
*Station 1 – Banded Palloff Hold (standing, squatting, kneeling – mix it up!)
*Station 2 – Banded Lateral Monster Walk
*Station 3 – Banded Squats
*Station 4 – Side Plank Hold
*Station 5 – Russian Step-Ups

Move through this with as little rest between movements as possible. It should take between 12-15 minutes in total.

Then…

A.
Every 3 minutes, for 15 minutes (5 sets):
Tempo Back Squat x 3 reps @ 31X1

Start your first set at approximately 60-65% of your 1-RM Back Squat and try to build each set until you find today’s heavy triple at this prescribed tempo.

B.
Three rounds for time of:
400 Meter Run
30 Alternating Pistols
20 Pull-Ups

ALTERNATE AT-HOME WORKOUT OPTIONS – LIMITED AND NO EQUIPMENT

For our at-home and travel workouts, please start a clock and allow it to run throughout your training session. The entire session will take 60-minutes or less, and staying accountable to the clock will allow you to maintain the appropriate intensity and stimulus.

When the clock starts, perform…

Every minute, on the minute, for 15 minutes (5 sets) of:
Minute 1: 60 seconds of Alternating Cossack Squats
Minute 2: 30 Second Plank Hold + 30 Seconds of Glute Bridges
Minute 3: 16 Tempo Mountain Climbers – hold each position for one full second

Breathe exclusively through your nose throughout this entire portion. If you find that your mouth drops open, you’re going too hard. Slow your pace and resume breathing only through your nose.

When the running clock reaches 18:00, perform the following…

Complete as many rounds and reps possible in 8 minutes of:
10 Strict Pull-Ups OR Bent-Over Rows
5 Burpees
200-Foot Shuttle Run

Rest 2 minutes, and then…

Complete as many rounds and reps possible in 8 minutes of:
10 Burpees
5 Strict Pull-Ups OR Bent-Over Rows
*200 foot Shuttle Run

*Set up cones or markers 25 feet apart and perform 8 lengths to accumulate your 200-foot shuttle run.

NO EQUIPMENT SUGGESTIONS:
Strict Pull-Ups or Bent Over Rows – Substitute V-Ups
Shuttle Run – Substitute 20 Speed Skaters

When the running clock reaches 40:00, perform the following…

Three sets of:
15 Straight Leg Sit Ups
2 Minute Knee Plank
30 Second Side Plank (right side)
30 Second Side Plank (leftt side)
Rest 2 minutes

Followed by…

Three sets of:
2 minutes of Stretch # 1 (your top priority stretch of choice)
Rest 60 seconds
2 minutes of Stretch # 2 (your second priority stretch of choice)
Rest 60 seconds

80-100-100-100-100kg (it felt easy)

(no rack, I had to use boxes instead and I was pretty uncomfortable)

B.
Three rounds for time of:
35 Burpees
30 Globet squats @24kg
12 Strict pull ups

Running adapted, snowing outside and all machines busy inside. Pistols and pull ups substitued for globet squats and SPU to avoid joints’s stress.

*Sub’d 10 strict pull ups for the 20. Still on the elbow road to recovery and am limiting certain movements for 1-2 weeks.

B. Done with band-assisted pistols. Apparently, my timer paused at some point during my workout, so I have no idea what my time was! Good, tough workout though. The pistols killed me!

Managed to dodge the rain showers here in 🇬🇧 and get it done! Didn’t feel 2 bad this one, think 4 rds may have changed things a little!

Outstanding Al…no way I was keeping up with under 12:00…but you always seem to push help me push myself. I believe you are correct..4 rounds would have changed this one from “wow that was actually kinda fun”…to…”who in the hell programmed this s&&t”!
