A.
Three sets, not for time, of:
Muscle-Ups x Max Unbroken Reps
Toes to Bar x 10-12 unbroken reps
Vertical Kettlebell Swings x 20 unbroken reps
(2011 regionals standard – make sure kettlebell is completely vertical at the top)
B.
Every minute, on the minute, for 8 minutes:
Deadlift x 3 reps @ 75-85% of 1-RM
The wide range in percentage is to account for large differences in what individuals can handle for reps at a percentage of 1-RM. Think in the following terms . . . the three reps should only challenge you in the final two to three of the eight sets. Your mechanics and positioning should not be jeopardized at any point.
C.
Five sets for times of:
135/95 lb Hang Squat Snatch x 5 reps
Handstand Push-Ups to 2″ Deficit x 10 reps
Double-Unders x 30 reps
Rest 60 seconds
D.
Three sets for times of:
400 Meter Run
Rest 2 minutes










Another wet morning in Scotland! Can’t beat running in the rain!!
A) muscle ups: 10/12/10
Keep rippin the skin around my elbow on the straps. Had to come off early on first set.
B) substituted EMOM for 10min 3 back squats @ 145kg
If I deadlifted today it would have been 200kg+ which would have destroyed me for the rest of the week and weekend comp.
C) 54s/60s/63s/67s/85s
All snatches and double unders unbroken had to break final HSPU 8/2. (HSPU all kipping)
D) 1:07/1:06/1:03.

B. 315lbs could have gone higher but didn’t feel H.A.M enough.
C. 9:34 needs work. Not all snatchs were sqaut snatch’s.

All HSPU’s strict off of 45 lb bumpers. Could only hit doubles after a while. Snatches and DU’s unbroken.

C. Done. All rounds between 1-2 min. First round was fast
But about a 30 sec drop off for next round and then maintained. That was spicy for sure. Used 2 45lb plates with a thin blue pad between. About 2 1/2 inch deficit.

A) was in a other gym with very low rings so I did strict muscle ups 7/7/6

A. 9,7,8 on the muscle-ups – should have more here I’m bad at stringing together. Went 24kg then 32kg for swings, 32 was tough. I always do swings to the vertical standard or at least try to is that not normal rx’d? Makes them a good deal tougher for me.
B. 375# for all unbroken prob was the right weight a little under 85%

Tried to rush through this and it caught up to me as I failed a bunch of the snatches due to soft shoulders good wod to work that weakness. Hspu unbroken started a kip in round 3.
D. 61s,61s,64s. Felt fast and recovered well between each I due think my run was a bit short of 400m though.

Pissed about the Muscleups. Started swinging a whole lot and the rings are close to our pullup rig, so I came off early so I didn’t hit my face into pullup bar. Gotta move those rings grrrr!
